Plan Overview
This plan runs the satiety formula at roughly 1,500 calories: 25–30g protein per meal, legumes daily (the meta-analysis-backed weight-loss food), a low-calorie soup or big-salad starter before the two main meals, berries as the daily dessert, and half of every plate as vegetables. Nothing is fried, nothing is "diet" junk.
Key principles:
- 100g+ protein daily — spread across meals to protect muscle and metabolism
- Soup or salad starter before lunch and dinner (~20% lower meal intake)
- ¾ cup legumes daily — the most evidence-dense single weight-loss food
- Zero sugary drinks; water, black coffee, green tea only
- Herbs, chili, citrus, and spices for flavor — satisfaction without calories
- Berries + dark chocolate squares as the planned dessert

| Drinks | 0 liquid calories | Water, black coffee, green tea only |
Making the Deficit Stick
- Eat the starter first, then wait 10 minutes — fullness signals need time; the starter does its best work before the main plate arrives
- Drink water before meals — a 500ml glass ~30 min before eating adds to the volumetrics effect
- Protein at breakfast is non-negotiable — it sets the hunger curve for the entire day
- Keep the planned dessert — berries + dark chocolate prevents the deprivation spiral that ends diets
- Weigh weekly, not daily — daily fluctuations are water; weekly trends are fat
